Are BCAAs worth it? The short version: they’re useful amino acids, but for most people who already eat enough protein, a BCAA supplement isn’t essential. Here’s the honest science.
The short version
BCAAs — leucine, isoleucine and valine — are three of the nine essential amino acids. Your body can’t make them, so you get them from food or supplements. They’re naturally present in protein-rich foods like meat, fish, eggs and dairy. They have genuine roles in exercise and muscle metabolism, but what BCAAs do in isolation isn’t the same as what a complete protein source can do.
The biggest reason people take BCAAs: muscle recovery
Nuanced evidenceTraining creates a stimulus for muscles to adapt; adequate protein supplies the amino acids to repair and build tissue. Leucine is especially interesting as a signal involved in regulating muscle protein synthesis — but it doesn’t work in a vacuum. Building new muscle protein needs the full range of essential amino acids, not just the three BCAAs. That’s why a complete protein source (whey, dairy, eggs, meat) can be more comprehensive than BCAAs alone. For people already meeting their protein needs, isolated BCAAs haven’t consistently produced more muscle growth than simply eating enough quality protein.
What about muscle soreness?
Here the research is more interesting. Several studies report BCAA supplementation can reduce delayed-onset muscle soreness (DOMS). A 2021 systematic review and meta-analysis found BCAAs could reduce soreness after exercise-induced muscle damage in some trained populations. A 2024 review of 18 studies found BCAAs reduced DOMS at 24, 48, 72 and 96 hours after muscle damage. So yes — there’s evidence BCAAs may help with post-workout soreness — though that’s different from dramatically speeding up recovery.
Can BCAAs help you build more muscle?
Limited evidenceLeucine is a powerful regulator of muscle protein synthesis, and BCAAs increase the availability of these amino acids in the blood. But stimulating the muscle-building signal isn’t the same as maximising long-term muscle growth — your muscles need all the essential amino acids, and BCAAs supply only three. That makes adequate total protein the bigger priority. The International Society of Sports Nutrition suggests roughly 1.4–2.0 g of protein per kg of body weight per day is sufficient for most people looking to build or maintain muscle. If you’re hitting that, your diet already delivers plenty of BCAAs.
BCAAs during a workout & the “anti-fatigue” claim
Weak performance evidenceThere’s a physiological basis for BCAAs being metabolised by muscle during exercise, but the performance research isn’t especially convincing — the NIH concludes there’s little evidence BCAA supplements improve endurance performance. The classic “anti-fatigue” theory (BCAAs competing with tryptophan to influence serotonin) is an interesting mechanism, but reviews conclude the evidence for meaningful performance benefits is weak.
Are BCAAs useful when dieting?
Potentially — protein intake matters most when eating in a calorie deficit to preserve lean mass. One small study in resistance-trained men on a calorie-restricted diet found the BCAA group maintained lean mass while a carbohydrate control group lost it. But it was small, and it doesn’t prove BCAAs beat adequate dietary protein. If you’re cutting, prioritise overall protein and resistance training first; BCAAs are an optional extra.
BCAAs vs protein powder: which should you choose?
If your goal is muscle growth, complete protein usually makes more sense — it provides BCAAs plus the other essential amino acids needed to build new proteins. Think of BCAAs as three important pieces of the puzzle; complete protein gives you the whole puzzle. If your diet already contains enough protein, another scoop of BCAAs may add relatively little.
The BCAA bottom line
BCAAs aren’t useless — they’re essential amino acids with genuine roles in muscle metabolism, and there’s evidence they may reduce soreness after demanding exercise. But they’re not a substitute for adequate protein, not a guaranteed performance booster, and if you already eat enough quality protein, isolated BCAAs are unlikely to be a game-changer. If you enjoy them around workouts — especially when food isn’t practical — there’s a reasonable case for keeping them as a convenient option.
